CPAT Training Plan: How to Train for the Firefighter Physical Test

This is a twelve-week progressive plan for the CPAT, written to be scaled down to eight weeks or compressed to four if your test date is already on the calendar. It is built around one idea: the CPAT is not eight separate strength tests, it is a ten-minute endurance event with eight work intervals, and it is failed almost entirely on pacing and cumulative grip fatigue rather than on strength.

What you're actually training for

You don't need to memorize the events to train for them — you need to understand what they demand. The short version: eight job-simulation events, back to back, in 10 minutes and 20 seconds, in a 50-pound vest, with an extra 25 pounds on your shoulders for the stair climb. You walk a marked path between events, and that walk is your only recovery.

Strip the events down and there are only five physical qualities being tested:

Grip is on that list once but appears in six of the eight events, and it fatigues cumulatively — it does not come back during a transition walk. That's why the plan below trains it every session and always at the end.

Before week one: an honest baseline

Do this before you pick a starting phase. It takes one session and it tells you the truth.

  1. Twenty minutes of steady incline walking or stair machine, no vest, at a pace where you could hold a conversation but wouldn't enjoy it. Can you finish without stopping?
  2. Farmer's carry, a moderately heavy dumbbell or kettlebell in each hand, for distance. How far before your hands open?
  3. Three minutes on a StepMill or stair machine at a steady pace. Note your heart rate and how long it takes to feel normal again.

If you can't complete #1, start at Phase 1 and expect to spend six weeks there rather than four. If #1 is easy and #2 gets you past a hundred yards, you can start at Phase 2 and run a shorter build. There's no prize for starting further along than you are — the fastest way to miss a test date is a training injury in week two.

Four training days a week is the target. Three is workable. Five is usually how people get hurt, because the CPAT patterns are all fatigue-tolerant work and there's no easy day hiding in there.

Phase 1 — Base (weeks 1–4)

The goal is a cardiovascular floor high enough that the stair climb doesn't spend your entire budget, plus clean movement in the patterns you'll load later. Nothing here should be brutal. If you're wrecked after every Phase 1 session, you're doing Phase 2 early.

Two aerobic sessions per week. Thirty to forty-five minutes of steady incline walking, stair machine, rucking, cycling, or rowing at a conversational-but-working effort. Add five minutes per week. This is the least glamorous part of the plan and the part that decides the most.

Two strength sessions per week, full body, built on:

Three to four sets of each, in a range where the last rep of a set is hard but clean and you never approach failure. Progress by adding a rep or a small amount of weight week to week — not by chasing a max. You are not training to lift heavy; you are training to keep working when your hands and lungs are done.

Grip, every session, at the end. Two to three sets of dead hangs, a heavy carry to near-failure, or a towel/thick-grip hold. Always last, never first, so you learn what tired hands feel like.

One easy day of walking, mobility, or nothing. Take it.

Phase 2 — Specific (weeks 5–8)

Now the plan starts to look like the test. The vest comes in, and every session ends with grip work under real fatigue.

Start the vest light and build. Begin well under 50 pounds — twenty to thirty pounds is a reasonable entry for most people — and add weight every week or two rather than every session. If your gait or breathing changes noticeably, the vest is too heavy for now. The first time you wear fifty pounds should not be test day, and it also shouldn't be week five.

Two weighted stair sessions per week. If you have access to a StepMill, use it — it's the actual apparatus, and candidates consistently report that a standard gym stair machine or a stadium stairwell feels nothing like it. Work up toward being able to hold a steady 60-steps-per-minute cadence for three continuous minutes in the vest without grabbing a rail, since grabbing the rail for support is a failure on test day. Build to that; don't start there.

Two strength-and-carry sessions per week, keeping the Phase 1 lifts but adding:

Add one crawl. Thirty to sixty yards of hands-and-knees crawling in the vest, ideally somewhere confined. Not for fitness — for composure and breathing mechanics. People discover claustrophobia on the search tunnel, and the middle of your official attempt is a bad place to find out.

Grip, still every session, still last. By the end of Phase 2 you should be doing grip work when your forearms are already unhappy and finding that you can still close your hand.

Phase 3 — Simulation and taper (weeks 9–12)

Weeks 9–11: string it together. Twice a week, run a circuit that alternates leg-heavy, grip-heavy, and overhead/crawling work with minimal rest, in the vest, for roughly ten minutes. You are not trying to replicate the CPAT — you don't have the equipment and it doesn't matter. You are teaching your body the specific shape of the fatigue: legs spent early, hands failing in the middle, shoulders empty at the end, and no real recovery anywhere.

Keep one steady aerobic session and one lighter strength session each week alongside the circuits.

Book the orientation or practice run. Many licensed CPAT testing sites offer orientation sessions and timed practice attempts before your official test. If yours does, this is the highest-value training day on your entire calendar — it's the only place you'll touch the real StepMill, the real ladder, and the real tunnel. Availability, cost, and whether practice runs are offered vary by site, so ask the agency you'll actually test through.

Week 12: taper. Cut volume by roughly half. Keep the movements, drop the duration and the intensity. Two easy aerobic sessions, one light full-body session, no circuits in the final week, nothing new, nothing heavy. Sleep and eat. You cannot build fitness in the last seven days; you can absolutely spend it.

The weekly template

A Phase 2 week, as an example. Move days to fit your shift schedule — the sequence matters more than the calendar.

Grip: the thread through the whole test

This deserves its own section because it's the most common gap in otherwise fit candidates, and the one people are most surprised by.

Six of the eight events tax your hands, and unlike your legs, your grip gets no meaningful recovery on the transition walks. Someone who can hang from a bar for ninety seconds fresh may have nothing left by the ceiling breach, which is the last event and the one that demands the most from your forearms.

Three rules:

  1. Train it every session, not on a dedicated "grip day."
  2. Train it last, when you're already tired, because that's the condition being tested.
  3. Train endurance, not maximum strength. Long holds and long carries beat heavy short ones. Dead hangs, farmer's carries to near-failure, towel hangs, thick-bar or fat-grip holds, and hand-over-hand rope pulls all qualify.

And on test day: grip only as hard as the task requires. Death-gripping the hose, the saw handles, and the halyard at maximum tension in the first four events is the single most common self-inflicted wound on the course.

The stair climb

It's the first event, the heaviest load, and it decides more attempts than the other seven combined — which is exactly why it doesn't get a long section here. The pacing trap, the specific failure modes, and how to fix them have their own guide: why people fail the CPAT.

For training purposes, one thing matters: the machine sets the pace, so your job is efficiency on it, not effort. Train to hold the cadence in a vest without touching the rails, and train the recovery afterward — because the climb doesn't fail people, the four events after it do.

If you have less than twelve weeks

Eight weeks: run Phase 1 for two weeks, Phase 2 for four, Phase 3 for two. Introduce the vest in week three.

Four to six weeks: skip the general base entirely and run a compressed Phase 2 into a one-week taper. Prioritize, in this order: weighted stair work, grip endurance, and one full practice run. Accept that you're preparing rather than peaking.

Under three weeks: don't try to build anything. Do the orientation session if one is available, practice the technique events, do light stair work in a vest twice, and rest. Cramming physical preparation into the last fortnight reliably produces a tired candidate, not a fitter one. If you can move your test date and you're genuinely underprepared, moving it is usually the better decision.

Training mistakes that cost people the test

Testing on the Biddle instead?

Some agencies — especially in California, including LAFD and OCFA — use the Biddle Physical Ability Test rather than the CPAT. The conditioning base in this plan transfers almost entirely, but the events, sequence, and time standard are different. Frequently asked questions

How long should I train for the CPAT?

Eight to twelve weeks of progressive preparation is a reasonable runway for most reasonably active candidates, and longer if you're starting from a low fitness base. Twelve weeks lets you build an aerobic base before you load it; eight weeks works if you're already conditioned. Under four weeks you're preparing rather than improving.

What's the best workout plan for the CPAT?

One that builds aerobic capacity first, then loads it — progressive weighted stair work, loaded carries and grip endurance trained under fatigue, posterior-chain strength, overhead pushing and pulling, and full-sequence circuit work in a weighted vest in the final phase. Programs that emphasize maximal strength over work capacity miss what the test actually measures.

Can I train for the CPAT without a weighted vest?

You can build the base without one, but you shouldn't test without ever having trained in one. Fifty pounds meaningfully changes your breathing mechanics, stride, and crawl. A weighted vest is the single highest-value piece of equipment for this test; a loaded backpack is an imperfect substitute for stair work but better than nothing.

Do I need a StepMill to train for the stair climb?

No, but it helps more than any other machine, because it's the actual apparatus used on the event. Candidates routinely report that a standard gym stair machine and a stadium stairwell both feel different from a StepMill. If you can get access to one for even a few sessions in the final phase, take it.

How many days a week should I train for the CPAT?

Should I run to train for the CPAT?
